You can do all these steps with STO running.
First,find the Live folder inside of your STO directory. Locations vary from machine to machine but here are some examples.
For Windows 7:
C:\users\Public\Games\Cryptic Studios\Star Trek Online\Live
For XP steam installation:
C:\Program Files\Steam\steamapps\common\star trek online\Star Trek Online\Live
Once have found the Live folder, open it.
Now, download this file:
dl.dropbox.com/u/102007743/10th_Fleet.zip
Open the zip folder to find 10th_fleet.txt inside. Now drag the text file to the Live folder in your STO installation.
Now return to the game, make sure you are in a space map and type the line:
/bind_load_file 10th_fleet.txt
into the chat bar, like this...
Now you need to arrange your skills on line 4 and 5 much like this.
This is an example of a set up for a Defiant (tactical escort retrofit), if you use another craft your skill bars will look different. For actual recommendations ask Fleet members.
If you followed the steps, pressing space bar multiple times should activate items on task bar 4 and the X key should activate items on task bar 5. Mash them at the same time if you want.
The bind will trigger any thing in any of the openings on the #4 or #5 bar (even though my example only uses a few) so fill it up if that is your fancy.

One last note: We steer by depressing the left and right mouse buttons. Because you are constantly pressing X and space you can no longer steer with WASD keys.
